Your estimated plan

Your daily plan

See how much to eat, how much extra activity to burn, and how those numbers add up to your selected weight goal.

Your daily priorities

Start with the two daily numbers you can act on: your maximum daily calorie intake and the extra calories you plan to burn through activity.

—% food + —% activity

Maximum Daily Calorie Intake

—kcal/day

This is your maximum daily calorie intake per day, based on your selected plan.

Daily Calorie Burn Target

—kcal/day

This is the daily calorie amount you need to burn through extra activity per day, based on your selected plan.

How Your Daily Numbers Work Together

Your food target and activity target are two separate actions. Do not subtract your activity calories from your food allowance again.

Food calories are approximate examples and vary by brand, portion size and cooking method. Use the meal budget as the main guide.

These are practical calorie budgets, not strict meal limits or a prescribed menu. You can redistribute calories between meals while keeping the daily total as the main guide.
This is a planning estimate, not a fixed prescription. Actual weight change is not perfectly linear, and energy needs can change as your weight, activity and routine change.

Your Planned Extra Activity

How the estimates are calculated

The planner uses the Mifflin–St Jeor equation to estimate resting energy needs and applies your selected usual-activity factor to estimate maintenance calories. The target timeline is converted into a planning calorie gap, then split between food and extra activity according to the percentage you chose.

Activity burn uses MET values, body weight, intensity, session duration and days per week. Weekly exercise calories are divided by seven to show an average daily contribution. Actual burn varies with pace, fitness, body composition, terrain and technique.

Reference Sources & Calculation Notes Practical notes: BMR is estimated with Mifflin–St Jeor, maintenance calories are derived from the selected activity factor, and exercise calories are estimated using MET values, body weight, duration and weekly frequency. For the weight-loss timeline, the calculator uses 7,700 kcal per kg as a simple planning conversion. Real-world change is dynamic, so the result should be treated as an estimate rather than a guaranteed prediction. Hero visual: Mikhail Nilov / Pexels, listed by Pexels as free to use. Calorie Calculator Malaysia & Weight Goal Planner

This calculator helps adults estimate maintenance calories and build goal-specific guidance for weight loss, weight maintenance, weight gain, muscle building or overall health. It combines calorie targets, practical meal budgets and, where relevant, weight-loss activity planning or muscle-building training guidance in one tool.

Understand your maintenance calories

See how your age, gender, height, weight and usual activity shape the estimate.

Match calories to your goal

See a goal-specific calorie range for maintenance, weight gain or muscle building, or build a target-weight timeline for weight loss.

Turn the result into practical actions

Weight loss can expand into a flexible weekly activity plan, while muscle building adds resistance-training and recovery guidance.

Calorie & Weight Goal Calculator FAQ

What is a calorie gap or calorie deficit?

A calorie gap is the difference between the calories your body uses and the calories you take in. In this planner, the estimated gap can be shared between eating fewer calories and doing extra activity.

How does this calculator estimate how many calories I burn?

The planner estimates resting energy needs using the Mifflin–St Jeor equation, then applies your selected usual-activity level to estimate maintenance calories. Exercise calories are estimated separately from activity type, intensity, body weight, session duration and weekly frequency.

Do I need to exercise every day?

No. You can choose how many days per week you plan to do each activity. The calculator converts your weekly exercise into an average daily contribution so different routines can be compared with your daily calorie-gap target.

Can I combine more than one type of exercise?

Yes. You can mix multiple activities and adjust the intensity, minutes per session and days per week for each one.

Does the calculator also work for weight gain and muscle building?

Yes. Weight-gain results include a calorie surplus and meal budget. Muscle-building results also include a protein planning range and resistance-training guidance, rather than treating exercise as calories that must be burned.

Why does the meal budget show breakfast, lunch, dinner and a snack?

The meal split is a practical example to make the daily calorie target easier to picture. It is not a prescribed menu, and calories can be moved between meals while keeping the daily total as the main guide.

Why does the planner sometimes suggest a longer timeline?

If the selected goal requires a very large calorie gap or implies an unusually low food intake, the planner flags the timeline and suggests extending it rather than presenting the result as a recommended eating target.
